Recovery nutrition when you train hard

The window after training is wider than the marketing suggests, and what you do in the following twenty-four hours matters more than what you do in the first thirty minutes.

Recovery nutrition is one of the most over-complicated areas in sports nutrition, and one where plant-based athletes are given a great deal of unnecessary advice.

What actually needs replacing

Glycogen, depleted by the session.

Protein, for repair and adaptation.

Fluid and electrolytes, lost through sweat.

That is the whole list.

The window

The idea of a narrow anabolic window immediately after training has not held up well.

For glycogen, rapid replacement matters when there is another session within a few hours. For an athlete training once a day, total daily carbohydrate intake replenishes stores comfortably before the next session, and the timing is much less critical.

For protein, the window is measured in hours rather than minutes, and total daily intake and distribution matter more than immediacy.

Which means the sprint to the changing room with a shake is unnecessary for most people.

Where it does matter:

Two sessions in one day. Morning training followed by afternoon training, where the interval is short.

Tournament or stage race situations.

Training in a fasted state, where the subsequent meal is the first food of the day.

The amounts

Carbohydrate. Where rapid replenishment matters, sports nutrition guidance commonly suggests around one to one and a quarter grams per kilogram of body weight per hour for the first few hours.

For a seventy-kilogram athlete that is around seventy to ninety grams per hour, which is a substantial amount and which is easier to drink than to eat.

Where the next session is more than a day away, the daily total is what matters.

Protein. Around twenty to forty grams after training is the commonly recommended range, with higher amounts for larger athletes and for whole-body sessions.

For plant protein, the upper end of that range is reasonable given digestibility and amino acid profile.

Fluid. Replacing roughly one and a quarter to one and a half times the weight lost during the session, over the following hours.

Weighing yourself before and after a session gives you a real number rather than a guess.

Sodium alongside the fluid, since plain water in large volumes without sodium is poorly retained.

The practical plant-based options

Soy milk with fruit. Protein comparable to dairy milk, carbohydrate from the fruit, fluid, and it goes down easily when appetite is suppressed.

Chocolate soy milk is a genuinely good recovery drink and considerably cheaper than a commercial product.

A smoothie: soy milk, banana, dates, oats, nut butter, and protein powder if the target is high.

This is the most practical option when appetite is poor after hard training, which it frequently is.

A proper meal, where appetite allows. Rice with tofu and vegetables. Pasta with lentil sauce. Beans on toast with a large glass of soy milk.

Food is better than a shake where you can manage it, because it brings micronutrients and fluid and satisfies you.

Something salty if the session was long or hot.

The evening after a hard session

This is where the actual recovery happens and where people under-eat.

A large dinner with substantial carbohydrate, protein and fat, and adequate fluid. Then a protein-containing snack before bed, which has reasonable evidence for overnight muscle protein synthesis.

Soy yoghurt, a glass of soy milk, or nut butter on toast.

Sleep

The most under-rated recovery intervention and the one with the largest effect.

No nutritional strategy compensates for chronically inadequate sleep, and the evidence on sleep and athletic performance, injury risk and recovery is substantial.

If you are optimising your post-workout shake while sleeping six hours, you are working on the wrong variable.

What does not have good evidence

Branched-chain amino acids for anyone consuming adequate total protein.

Most recovery supplements beyond carbohydrate, protein, fluid and electrolytes.

Antioxidant supplements after training, where there is reasonable evidence that high doses may blunt the adaptive response. The oxidative signalling from exercise is part of how adaptation occurs.

Antioxidants from food are a different matter and are fine.

Cold water immersion after resistance training, where similar concerns apply — it reduces soreness and may reduce the adaptation.

Reasonable during competition when recovering for the next performance matters more than adapting; questionable as a routine during a training block.

Where plant-based athletes have an advantage

Worth noting for balance.

Carbohydrate intake tends to be higher, which suits endurance training.

Fibre and phytochemical intake is higher, with plausible benefits for gut health and inflammation.

Dietary quality tends to be higher overall in people who have thought about what they eat, which is most people who made a deliberate dietary change.

None of this is magic and the effect of thinking carefully about food is real.
