Protein timing: what matters and what does not
The narrow anabolic window has not survived scrutiny, and a few timing considerations do have modest support.

Protein timing has generated a great deal of marketing and a moderate amount of research, and the picture is now reasonably clear.
The anabolic window
The claim: protein must be consumed within a narrow period after training, commonly stated as thirty minutes, or the benefit is lost.
The evidence has not supported this.
Reviews examining protein timing have generally concluded that the window is considerably wider than claimed — on the order of several hours — and that total daily protein intake is a far stronger predictor of outcomes than timing.
Where the timing question was examined in trials that controlled for total intake, the differences were small or absent.
The practical implication: the sprint to the changing room is unnecessary. Eating protein within a few hours of training is sufficient.
The exception: training in a fasted state, where the pre-training period contained no protein, in which case post-training intake matters more.
What does have support
Distribution across the day. The best-supported timing consideration.
Spreading protein across three to five feedings, each containing a meaningful dose, appears modestly better for muscle protein synthesis than concentrating it in one or two.
The mechanism: the synthesis response saturates at a certain dose, so protein beyond that in a single meal produces no additional response.
The commonly suggested target is around 0.3 to 0.4 grams per kilogram per meal, or somewhat higher for plant protein and for older adults.
Practically: a protein source at every meal rather than only at dinner, which is the pattern most people default to.
Pre-sleep protein. Reasonable evidence that a protein dose before bed increases overnight muscle protein synthesis.
Studies have used slow-digesting protein — casein in the original work. Plant-based equivalents are less studied; soy or a mixed meal are reasonable.
Around thirty to forty grams is the commonly used amount.
Practically: soy milk, soy yoghurt, nut butter on toast, or a protein shake.
Protein around training, in the broad sense of having consumed some within a few hours either side.
What does not appear to matter
The precise minute after training.
Before versus after training, where studies comparing the two have found little difference.
Fast versus slow protein for most purposes, where the differences in absorption rate do not translate into meaningful differences in outcomes over a day.
Amino acid supplements timed around training, for anyone consuming adequate total protein.
The plant-based angle
Two considerations.
The per-meal dose may need to be somewhat higher, given lower leucine content and lower digestibility. Something in the region of a third to a half more than the equivalent animal protein dose.
Distribution matters slightly more, for the same reason.
Neither changes the fundamental picture: total intake first, distribution second, everything else at the margin.
The pre-sleep question
One timing intervention that has held up better than most.
Protein consumed shortly before sleep is digested and absorbed overnight, and studies have found it elevates overnight muscle protein synthesis rather than being wasted, which was the earlier assumption.
The studied protocols mostly used casein, at around forty grams. Whether the effect depends on the specific slow-digesting property of casein or simply on the presence of amino acids during a long fasting window is not fully resolved.
For plant-based athletes the practical version is a substantial protein source in the evening — soy milk, a soy yoghurt, tofu, or a legume-containing meal eaten reasonably late.
The effect size is modest and it costs nothing, which is a reasonable basis for doing it.
The one caveat: for people whose digestion is disturbed by eating late, sleep quality matters more than the marginal synthesis benefit. Do not trade one for the other.
The practical structure
For someone targeting a high protein intake:
Four to five eating occasions, each containing a substantial protein source.
Breakfast with protein, which is where most people fall short.
Something within a few hours of training.
Something before bed.
That is the whole of it, and it is considerably simpler than the marketing suggests.
What to actually optimise instead
Since timing is largely a solved and minor question.
Total daily protein, hit consistently.
Total energy intake, which is the more common limiting factor.
Training, which dominates everything.
Sleep.
An athlete who has optimised protein timing while under-eating and sleeping six hours has optimised the wrong things.
The general pattern
Worth noticing, because it recurs.
Acute physiological measurements — synthesis rates over hours, hormonal responses — generated confident practical recommendations that did not survive testing against actual outcomes over months.
The same happened with hormonal responses to training and with several other mechanistic claims.
The reasonable posture: treat mechanistic reasoning as a hypothesis, and weight outcome studies more heavily.
